lately the way i’ve been training my back is with a lot of deadlifts and rack pulls. i’m liking the concept of building from the bottom up because i’ve always lacked in my lower back thickness so this adjustment was necessary. this workout will help to develop your back as a whole and specifically the low back. 💪🏼

⚡️exercise 1: straight-arm pulldown 3 sets x 15-20 reps.

⚡️exercise 2: rack pulls 5 sets x 5-10 reps..

⚡️exercise 3: close grip pull-ups 4 sets x 10-12 reps..

⚡️exercise 4: v-bar lat pulldown 3 sets x 15 reps..
.
⚡️exercise 5: face pulls 3 sets x 10-12 reps (2 second isometric hold each rep).

1️⃣ pull over 3 x 3

2️⃣ skin the cat 5 x 3

3️⃣ pull ups 5 x 3

4️⃣ walking lunges 5 x max

do the pull over as part of your warm up and the other 3 exercises in a circuit 5 times with 60 sec in between each circuit

this workout is short and functional - you should be done in 30 min or less.

if skin the cat is too difficult for you start slow & don’t go all the way down. this exercise requires you to stretch your shoulders & chest - those 2 muscles might be really tight on you so be sure to warm up.

if you’ve ever wanted to build the mobility and strength to do muscle ups - these exercises will get you there.

i hear this from so many people as an excuse for why they’re not healthy. but i’ve also learned that you don’t “have it” because motivation doesn’t just appear out of thin air and we think it does!! ⁣

let’s stop blaming motivation and just say “i just don’t have the discipline”. ouch. that hurts more doesn’t it?? ha!!! 🤣🤣⁣

action is what helps motivation grow...and our level of discipline is what pushes us to act. ⁣

So i saw something today that stuck with me. #routineforremission. routine & remission can mean a lot of different things for a lot of different people.

chronic illness is hard but i am so thankful that i have found my routine. daily exercise, nutrients (that i am able to absorb), and support!

When @thatpescifitnessfoodie joined us in april she had already put lots of hard work into losing a big chunk of her 4 stone weight loss.

Back at it again with bench press and leg day, i was dead tired as hell but that monster form the deepest darkest depths of my soul said “feed me some f*****g weight.”so i obviously i fed that monster within me.anyway i started off with a single set of 10 reps for bulgarian split squats plus the incline bench press for 5 sets of 5 reps with 82.5% of my pr.then i did the wide grip 3 count pause feet up bench press for 3 sets of 8 reps with 55% of my pr.and i wrapped it up with bamboo bar front squats for 3 sets of 8-10 reps, there’s no bamboo bar in the college gym so i had to use a regular bar with the bands instead.

video 1: seated, resistance band based, minimal resistance.

video 2: seated, variable weight resistance, increased isolation in the glutes.
video 3: lying down [more comfortable] body weight powered [most resistance]

i prefer to do a full body split like this for a lot of reasons. the main ones being:⁣⁣

1.training frequency –⁣⁣
⁣⁣ i have said this soooo many times, but i’ll say it again! as long as you do not overtrain (which is pretty hard to do btw..) it is beneficial to train a muscle group multiple times per week. when i do 4 full body sessions, i can hit my glutes, legs, back & shoulders (my main focus) 4x, maximizing muscle growth! ⁣⁣
⁣⁣
2.rest period – ⁣⁣
⁣⁣
as you can see, i only lift 4 times per week. this is awesome for two reasons. one being that my muscles get 3 rest days. rest days are where the growth happens!! proper rest days are super important for muscle growth.⁣⁣

3.time management – ⁣⁣
⁣⁣
the second reason training 4 times a week is so awesome for me, is that it is super manageable for me. since i work full time, go to school, and am a mom of 2, i just can’t be at the gym for 3 hours a day / 7 days a week. ⁣⁣

if you aren’t seeing the results you want and you’re doing a “bro split”…switch it up maybe and see if it helps. ⁣⁣

just to clarify, you do not have to do this split to see results. ⁣⁣

developing strength and power are just a few of the many benefits of a leg workout. training these large muscles also improves athletic performance, making it easier to jump, run, kick, pivot, balance, accelerate, decelerate and turn. plus, a strong lower body helps prevent injuries.

#squats
the most obvious benefit of squats is building your leg muscles – quadriceps, hamstrings, and calves. these drills also create an anabolic environment, which promotes body-wide muscle building, improving muscle mass. squats, and all of their variations, are a great exercise for the whole body.

#deadlifts
the deadlift works your glutes, hamstrings, quadriceps, abdominal muscles and lower back muscles. it also uses back muscles like the latissimus dorsi, commonly known as the lats. this exercise also engages your forearm muscles since you have to hold onto the bar to prevent it from slipping out of your hands.

What’s a deload week and do you need them? 🤔👇🏼⁣

a deload week is exactly how it sounds... drop the overall volume of your workouts either by reducing the loads, sets, reps, or a combo of all 3.⁣

it’s a planned recovery period in your training to prevent injuries, give your body, mind, and nervous system a break, and to keep making long term progress.⁣

when you take a deload is up to you and *how hard you train!*, but typically they should be every 3-8 weeks or after the peak of your training block.⁣

for me, i take a deload every ~4 weeks especially because i train so heavy. i increase the volume every week for 3 weeks, then deload on the 4th week after my heaviest week.⁣

🔥this is one of my upper body workouts from my deload last week. all sets dropped by 1, weights decreased, and macros stayed the same.⁣

if you’re feeling run down, sore, plateaued in the gym, or have been goin hard nonstop for a while now, go ahead and take a break, but make sure you earned it.⁣

When i was 9, i remember feeling defeated for the very first time. it was after a gymnastics evaluation and i didn’t get promoted to the next level. i was crushed! my coach told my mom that i needed to build my strength before i could move up.

instead of giving up and quitting, my mom bought me a pull up bar and i drilled pull ups at home, outside of gymnastics practice.
.
i was so dedicated to my pull up routine!

eventually my pull ups got better, i was stronger and ready for the next level💪🏻💥

this was a drill i would do to build my pull up strength. i would put my legs on a chair to assist me or have my mom or sisters hold my legs.

foam rolling/stretching obviously increases flexibility and mobility. this in its self is going to increase your range of motion leading to an all around better lift. .

but also‼️ foam rolling and stretching help to break up the fascia that encases the muscle itself. fascia is a tough “bag” of connective tissue and unless you work on expanding/breaking up tight fascia, your muscle literally does not have room to grow!! 😭🚫 .

hip flexor stretches also play a key roll- the more those muscles are lengthened, the more they release the low back/gluteus muscles. hip flexor tightness is a common problem as a lot of us sit for a good amount of the day and these muscles can shorten! hugely important to lengthen and release those to give you more power during your lifts! and less back strain! 🙌🤪

here is my go-to warm up and stretching routine before legday. i will spend at least 20 minutes before lower body lifts working on flexibility, mobility, symmetry and mind muscle connection.

Full pull workout

like and save to do on your next pull routine

try out this pull workout, we got everything pull related in it: back exercises, lower back exercises that are not deadlifts, traps, rear delts, biceps. i have to warn you though this one is more advanced due to the intensity we use.

mr= max reps, ds= drop set; mr/ds= max rep drop set.

1️⃣ trap bar row 4 sets 8-10 + mr/ds
2️⃣ underhand lat pulldown 4 sets 8-10 + mr/ds
3️⃣ t-bar row 3 sets 10-12 + mr/ds
4️⃣ rear delt flyes 3 sets 10-12 + mr/ds
5️⃣ bayesian curls 3 sets 10-12 reps + mr/ds
6️⃣ hyperextensions 4 sets 10-12
7️⃣ superset db shrugs 5 sets 20 reps with ez bar curl 5 sets 12 reps

we use a max rep drop set at the end of most exercises that are safe to do it with just to add in a little more intensity and volume to really get a challenging workout in, this is a relatively easy way to do it.

just a reminder, all these instagram workouts are great but there is no point doing them if you don’t keep track of what you are doing and try to progress at some lifts. if you keep following instagram workouts while using the same weights over and over and it’s not really challenging you, your not gonna make progress.

track your training, try to add reps, better your form by doing the exercises slower and feeling it in the right places, add weight. if you take note of what you are doing you can easily make adjustments to make it slightly more challenging each session, that’s how you make gains, get stronger and become better.
