we all have different daily calories, but if you plan ur day out you can eat the right foods and make gains while being busy with your other responsibilities —
this is all interchangeable, you can have more than a banana for your 3pm snack, hit the gym at 6pm then have your dinner after the gym

and your late night snack is something like a protein shake before bed

muscle gain is a simple process; if you apply progressive overload on key lifts in the gym, eat in a slight caloric surplus and consume adequate protein, you will gain muscle. ✅

if you’re not gaining strength you’re either not eating enough food or not trying to apply progressive overload so whichever one of the two you’re not doing you need to start implementing that. 👌🏻

if you are gaining strength then great, you’re slowly gaining muscle, you just need to be more patient to see the visual difference if you can’t as of yet. 🙌🏻

🔹 shoulder growth by @nikgfitness 🔹⁣

the shoulder consists of three heads, the anterior deltoid, medial deltoid and posterior deltoid.⁣
⠀⁣
✅ when training your shoulders, you want to include at least one exercise for each head. ⁣

especially the medial and posterior deltoid need more work. the anterioir deltoid is already involved in a lot of pressing exercises (bench press, incline press, ...).⁣

8-12 sets for front delts in total for 6-10 reps per week.⁣

16-22 sets for medial and posterior deltoid for 10-20+ reps per week. ⁣

📈 yes it’s a big range here, as it depends on your genetics and preference how many sets you need. for example, if you are prioritizing the chest, it doesn’t make sense to do even more work for the front delt, as it will negatively impact your chest workouts. i would recommend to start at the lower range and see how many sets your shoulders really need. if you are able to overload the exercises progressively, it isn’t always necessary to do more sets. ⁣
remember: these are just guidelines to make you think more about your training.⁣

🔁 frequency 2-6 times per week, split the sets evenly throughout the week.⁣

i am a proponent of flexible dieting but the concept of being able to fit some unhealthy foods into your diet has caused many people to believe that all carbs are equal. they definitely are not.

soda, candy, and chips have no nutritional value and are loaded with sugar. they won’t do anything to satisfy your hunger and will probably make you hungrier instead. fruits, veggies, whole grain breads, rice, potatoes, and pasta contain a bunch more nutrients as well as fiber. they are better for you, will provide more sustained energy, and will fill you up.

if you want to enjoy some candy in moderation, that is fine (although i’d personally prefer cookies if i’m fitting in a treat 😁). just don’t convince yourself that you can hit your carbs with anything under the mentality that “a carb is a carb” because even if you hit your macros, getting most of your carbs from junk is not healthy.

🔹 biceps growth by @nikgfitness 🔹⁣

the bicep consists of two main heads, the short head and the long head. the short head is the inner part of the arm and gives the appearance of fullness. the long head stretches along the outside of the upper arm, and increases the peak of the biceps, when trained.
⠀⁣
✅ when you’re training your biceps, it’s best to include exercises, that target the long and the short head. any exercise that starts „behind“ the shoulder will target the long head more. ⁣
do one exercise for the long head, one for the short head and one for the brachialis per week.⁣

8-20 sets for (biceps in total) with 8-15 reps per week. yes, it’s a big range here, as it’s kinda individual how many sets you need. for example: if you already do a lot of pulling exercises (rows, pull ups, …) you will need less sets, as your biceps is involved in these exercises and will also fatigue. i would recommend to start at the lower range and see how many sets your biceps really needs. if you are able to overload the exercises progressively, it isn’t always necessary to do more sets. ⁣
remember: these are just guidelines to make you think more about your training.⁣

frequency 2-6 times per week, i wouldn’t recommend to do more than 8 sets in one session, so split it evenly throughout the week.⁣

are you skinny fat? first, let me define skinny f*t as someone who is not overweight but has very little muscle mass and a high body f*t percentage which results in looking skinny in clothes but not very lean without them.

if you are just starting out and haven’t taken advantage of your noob gains yet, i recommend eating in a slight caloric deficit while following a solid beginner program geared towards gaining strength. due to beginner gains, you will actually be able to reduce f*t while building muscle at the same time. when you are just starting out and haven’t trained before, you have a unique opportunity to gain muscle while losing f*t and should take advantage of it. most people who are skinny f*t fit into this category.

if you have been lifting for a while, you really shouldn’t be skinny f*t since you should have put on a decent amount of muscle at that point. you might just be f*t and in that case, you should cut. however, some people are in an between stage and are unsure of what to do. you probably won’t be able to gain muscle while reducing f*t at this stage so you need to decide which is more important to you. you can cut a bit first to get to a lower body f*t percentage despite having minimal muscle and from there you can attempt to gain weight slowly while maintaining that level of leanness. alternatively, if being lean isn’t a priority, you can go on a slow bulk and focus on adding muscle with the plan to cut down later.

ultimately, it comes down to your personal comfort level with your body and your goals. no one can decide what to do for you and only you live with the decision. however, if you already feel uncomfortable with how much f*t you’re carrying, it’s probably best to cut regardless of muscle mass or lack of it.

Does deadlifting have your lower back in a bundle?

this variation called the “sumo” deadlift is a great way to continue to allow yourself to keep deadlifting, but make it a bit easier on the lower back.

🤔how can it help? it changes the angle of your back so you do a bit more with your strong legs!
⠀⠀⠀⠀⠀⠀⠀⠀⠀
🤨why would your back hurt with the more conventional deadlift? there are many reasons that a more conventional deadlift would hurt, but sometimes we need to just back off from certain movements for a while but still keep the type of movement in our program! this change from conventional to sumo is a great example.

🤯should i just sumo from now on if this works for me? you can absolutely do that, but it is important to wean back into the things that don’t feel so good and allow our bodies to be ready for many different variations of picking things up from the floor.

i want you to understand that in order to build, maintain and sustain muscle we must give it a reason to stay or grow. that's the nature of a lifters career, every heard the term "use it or lose it"? that is exactly what we are doing here. the training that built your body will be the training that you will use in order to lean down. i recommend that you stick to compound movements as the main focus along with training in both rep ranges of hypertrophy and strength.⠀⠀⠀⠀⠀⠀⠀⠀⠀

2) macros/caloric intake⠀⠀⠀⠀⠀⠀⠀⠀⠀
there's subtle tweaks to the macros and that is highly individualized. mainly we are either reducing carbs and fats to cut or increasing carbs and fats to bulk. again it's going to differ per individual, you'll have to figure out how much fuel is necessary for your workouts along with hitting your composition goals.⠀⠀⠀⠀⠀⠀⠀⠀⠀

3) protein⠀⠀⠀⠀⠀⠀⠀⠀⠀
this macro stays constant for the most part, there is a range though if you want to be more flexible. the leaner you are the higher your protein intake can be as your body is more adaptable to utilizing protein. contrary to belief we do not need as much protein while bulking as whenever we are in a surplus the body is not as optimal in using this macro as a resource.⠀⠀⠀⠀⠀⠀⠀⠀⠀

“but mackenzie, i can’t pay $60 for one pair of pants.” i know, i get it. it seems like a lot. here’s the deal though, these black capris were the first pair of leggings i ever got. they came in my starter kit and i started this business this past january. i’ve worn these at least twice a month, most of the time more than that though. they still fit exactly the same as when i bought them. no pilling, they’re still just as compressive, and they’re not faded or worn out looking at all. can you say the same about the other leggings you’ve bought? i know i can’t. i was buying old navy and walmart before this and by the 4th or 5th time i wore them, they had significantly stretched out, a lot had the pilling between the thighs, colors had faded, and if they started out being squat proof, well they weren’t anymore. the investment in quality clothing is so worth it! i’m just in love with the pieces that came with my starter kit as the stuff that i’ve bought recently because it actually lasts.
just something to think about today! if you want to invest in yourself today (or have someone invest in you as a christmas present), let me know! if you haven’t tried a pair of leggings, you need to! if you haven’t treated yourself to something new recently, you should!

feeling great in the gym right now 🙌 been sticking to 3k cals currently for the week post thanksgiving, and bumped up my training intensity to 2 rir (from 3 reps in reserve) in week 3 of 6 in this mesocycle of training 📈 progressively using more weight in the gym and seeing more weight on the scale let’s keep this going for another 12 months 🙃

one of the main things i get asked is how i stay focused and motivated. i am not constantly motivated but i always show up.

here are a few tips to keep your focus:

1️⃣ set daily goals
2️⃣ ask for help when you have questions
3️⃣ find those yo encourage you to stay on track
4️⃣ don’t compare yourself or your progress to someone else’s
5️⃣ make it fun!!!! i’m serious, have fun! do new things, fun things and enjoy the process!!! i’ve learned new techniques, new practices and i love every minute of this journey!

the best investment we can make is in ourselves ❤️

performing the neutral grip press 🏋🏽‍♂️ in this workout will be very difficult after all the stress 😤 you’ve put your delts under from the previous exercises. many people like to perform these ‘heavier’ lifts first (after a warm up ofc) but doing them last is still okay. however, understand you will be using a lighter weight ⬇️ due to muscle fatigue.
all in all, if your feeling a heavy day then do it first.

Once you have started your fitness journey it is quiet a choice to make, how many meals you need and what should be the amount of protein in each of them. for a sample these are meals of 180g which is a good amount for people with bw around 80-90kgs
if you are doing interim fasting 2 meals with 90g each is a good choice.

if you are working 9-5 then three meals with 60g each is good.

if you are a student than it would be easy to manage 4 meals of 45g each

if you are free and have ample time than 5 meals of 36g is a good choice

the thing to understand here is that you must inherit a choice that is doable and one in which you can stay consistent. if you are working 9-5 and can incorprate 5 meals than go for it with your workout and like wise for other .

so we want our muscles to get bigger, right? (sure, some of you don’t but this is still good info to have 😋)

in order to make them bigger, knowing what they are actually made of is super important. im not talking about the cell structures here, i mean the real basic building blocks. i’ll save the more specific stuff for another post 🤓

water makes up 75% of lean muscle tissue. makes sense because water is the majority of the rest of our body too. so maybe getting that 3-4 litres in a day isn’t such a bad idea after all 😉

after that we have protein. 18 % is very significant. you’ve got to make sure you’re getting enough in your diet to satisfy the cellular demands
.
rounding out the rest, we have fat, vitamins, minerals and some carbs, which all play their part in maintaining healthy muscle tissue.

most of us are aware that training and diet are imperative when it comes gaining muscle and losing fat. the most overlooked factor is often sleep and recovery. while we stimulate our muscles in the gym, our muscles actually repair themselves and grow when we are sleeping.

most people will function best on somewhere between 6 and 9 hours. sleeping less does not necessarily mean you are wasting your workouts but if you’re not recovering to your full potential then you likely wont be achieving your full potential either. less sleep could also lead to less energy and less effective workouts as well. some other consequences are decreased testosterone, decreased leptin, increased grehlin, and increased cortisol. basically, this will lead to increased hunger, less chance of gaining muscle, and higher likelihood of storing fat.

overall, most people don’t purposely choose not to get enough sleep. we are just busy and sleep is often the first daily activity to be sacrificed. before you start throwing your money at a bunch of supplements, just realize that sleep is probably our most powerful recovery tool and you’d be better off trying to sleep a bit more instead.
