Today it was good, i had no pain in my old injuries, i was strong and flexible, present in my training. i used the cable to deepen my cobra controlling my way down and up. then i had pretty decent handstands. the other day i realized that i reached all my goals for contortion(!), as far as tricks, combos and hand balancing, i’m happy where i got. now the question is, what’s next? i think i’m going to still focus on conditioning, training pain free, handstands and upper back opening with cheststands. keep training and mastering. i will keep up with this intense training because it’s a treasure. of knowledge, experience and happiness. it might be less exciting to train now but the feeling from it is still amazing and that alone keeps me going... #contortion #backbending #intensetraining #flexibility #bendylife

If you play a collision sport like rugby or football, your calorie needs go up (even if you don’t practice or train) in the days after a game.

pro rugby players had their calories burned at rest (rmr) measured 2 days before a match and 4 days after. on average, their calorie needs increased by 231 calories on the day after a match. this is a 10% increase in total calorie needs. over the 4 days after the match the athletes burned between 240 – 1000 extra calories. this is a wide range highlighting different dietary needs among athletes in the same sport. ➡️ the greatest increase was in those who had more physical collisions during the match. the athletes with few collisions did not experience a significant increase in calories burned (though their rmr did increase, this wasn’t statistically significant). ➡️also, on a day with a comparable training load to that of the game, there was no change in calories burned on the following days.

the study authors propose that muscle damage could be a key factor driving up the need for calories in the day after a match. ✳️ in addition, the magnitude and intensity of the collisions may play a role driving up calorie needs in the days after a match.

some athletes decrease their food intake in the days after a game. this is a big mistake. eat less, recover slower.

there was a difference between calories burned in the days following a match vs. those following an equivalent practice without the collisions (same total load). med sci sports exerc 2019 oct 23.

Quick fix cardio challenge!!! do each of these 5 exercises for 30 seconds and repeat a second time for a quick 5 minute early, mid or late day boost. be sure to keep your feet to the outsides of the mat for a more intense challenge.

Supplements do play a role when it comes to fitness and health. but they are exactly that, they do not replace your diet! as a matter of fact, i don’t recommend supplements until you get your diet in check! once that is completed, then some supplements may be of some benefit to you. here, my current pre-workout stack of total war and big noise! i like to add some stimulants such as caffeine as well as some nootropics and pump inducers to further enhance oxygen and blood flow to your muscles!💪🏼 try these out and tell me what you think! time to go to work! let’s go!💪🏼🔥

Heading for that big training session? don’t forget to take your pre-workout meal. my personal favourite is green apple and one big spoon of peanut butter🤤 (teaspoon doesn’t count here😅) fueling your body with the right nutrients prior to exercise will give you the energy and strength you need for the rigorous routine. good nutrition can help your body perform better and recover faster after each workout.

tip: always look for ingredients while buying peanut butter. it should contain 100% peanuts and no added salt or sugar or any kind of oil or preservatives.

Happy wednesday fit fam! are you having trouble in knowing how and what muscles to warm up prior to any lower body activities? i myself like to start with dynamic exercises with some resistance bands to activate the muscles i will be working in the coming workout.
first i elevate my heart rate to warm my body

second, i use a small resistance band with an exercise called lateral tube walking to activate my glutes as well as the muscles on the outside my hips.

third, monster walks to activate overall glute as well as some portions of your thighs.

fourth, fire hydrants to also activate other sub divisions of my glutes.

fifth, banded squats to feed into the dysfunction of what’s called knee valgus. which is the collapsing of your knee toward the midline of your body. you want to fight the resistance and push against the band and work on good control.
lastly, light weight banded squats. this adds into the previous movement, but with a little bit more load on your body. brace your core, breath adequately, keep your elbows under the barbell, big toes driving through the ground and stay tall.

Chest/shoulders/triceps workout from monday this week! this has always been my toughest lifting session, chest/shoulders mainly. it’s also my weakest body parts. i’m still staying consistent to my program to try and bring them up. i was exhausted before heading in for this workout, but pushed through no matter what! 💥chest

How to measure progress in your training?
-
your fitness journey will always be a progressional concept, what i mean by this is that everything ranging from your training through to your individual physique & knowledge will always be moving forwards (ideally) however if new to the gym or potentially not tracking it can become hard to measure progress and imo reduce accountability allowing you to potentially fall off plan/track at times which we want to avoid at all costs especially if it’s in our control.

1️⃣log book, one of my favourites and staples, the log book will track your progression within your training and ensure you are applying progressive overload, i have a youtube video on this topic tomorrow which will show you how to set your log book up and how i program my pull sessions.
-
2️⃣progress shots, just like the ones in these images your progress shots are pivotal for measuring progress, i remember taking the left shot and thinking i was massive (jokes i know🤣) however comparing them to shots you are able to see strong vs weak points and see how far you’ve come amongst realising what needs more work, eg i need more thickness and overall size tbh.

3️⃣calories, more often than not the mind tends to become inaccurate when we are measuring calories, when i see people claim to eat a lot and not gain weight, more often than not they really aren’t eating that much, tracking your kcal intake gives an exact representation of how much you consume daily therefore you can explain scale fluctuations better and adjust intake in accordance to your bodyweight. my fitness pal is great for those starting out.

so those are my 3 tips amongst many others on how to measure your progress👊🏽how else do you guys measure progress i’m intrigued to know your methods!

How to stay on track on holidays? 🌞 .

now this may not be for everyone as we all know holidays are for switching off, doing what you want and enjoying yourself but if you are heading away and are looking for some tips to stay on track, not taking too many steps back on your progress, then here you are.
.
.
1- drink. you are most likely going to drink a lot more, so if you are looking for a few better options then go for lighter beers/ciders or spirits with 0 calorie mixers 🍷
2- food. i find on holidays that the higher number of calories are normally consumed at dinner time when you are going out for food to restaurants etc. so, to make it a bit more flexible and actually be able to enjoy your dinner without feeling as guilty you could try these options: 🥘 - have a light breakfast (or none) go for a high protein snack/meal that’s low in calories (protein bar/packet of ham or chicken)
- stick to a light enough lunch that is also high in protein (omelette/chicken baguette/vegetables)
- if you stuck to the two tips before this, it will give you a lot more flexibility at dinner so you can go for what you want as you haven’t consumed that many calories during the day.
3- active – try stay as active as possible. walk as much as you can. catch a tan whilst walking down the beach, walk to the shops instead of a taxi, go for swims in the beach etc. the more we move on our holidays the more room we have for food 🚶‍♀️ 4- gym – you’re on holidays so obviously you’re not expected to go to the gym all day everyday but if you have an hour spare and you’re bored then why not. see it as a bonus rather than a chore, there’s nothing wrong with staying on track on holidays 💪

this is another one which will keep that burn going! to make sure you’re getting a good amount of rotation in your torso make sure you head follows your hands 🤲🏼

3️⃣ lying leg raises - 3x10
a great way to target your lower abs regardless of how much experience you’ve got 👌🏼 be sure to get your legs past hip level for a solid lower ab contraction 🙌🏼

The 80/20 rule

when trying to eat clean, a lot of people tend to diet and eat 100% clean. they cut out their favourite foods like chocolate, sweets, crisps etc. whilst there is nothing wrong with this, there is a high chance it will lead to craving the foods you love and eventually end up binging on the food you restricted. .
a way of avoiding this is going for the 80/20 approach.

what is it?
.
it is making 80% of your diet made up of whole, high quality foods. while leaving the other 20% for the other “snack” foods that you normally enjoy. i feel this approach is a lot more sustainable and can be used long term, because we all know that this is a lifestyle change we want, not just a quick fix. 💪
.
.
so, for example, if your total calories a day are 2000, and you’ve hit your protein and only consumed 1600 calories, this gives you the chance to consume 400 calories of whatever food you may be in the mood for, without feeling guilty about it. 🥘 .

if you’re not tracking, allow yourself to a snack a day, as long as your meals have been on track with everything else .

This was the last time benching with external rotation on chest movements. been dealing with major pain in my chest region😡🤬 so alternating my grip to a medial rotation has eliminated the pain, all dumbbells movements for awhile! let’s go🔥💪🏼
