i strained my shoulder (my rotator cuff?) 5 days ago from throwing combos without warming up & stretching 🤦‍♂️. since then, i’ve been having a hard time getting into stab- and chair-related moves. however, with thanks to the interwebs, i found some mini-bands in the house and resistance bands (thank you @cypher_science for those over) exercises tailored to my rotator cuff.

after letting the inflammation go down throughout the weekend (through resting), i did this after my morning run to warm up and i’m feeling more stability.

i’ll be training tonight focusing on funk & grooves, and will try to ease into stab moves.

Whooops! are you doing your extentions correctly?

couple pointers:
1️⃣: lean slightly forward with your upper body so you’re able to complete the full range of motion
2️⃣: keep you elbows locked and tight against the side of your body to keep tension on the triceps
3️⃣: retract scapula and keep your chest up, dont round your shoulders forward!!
4️⃣: on the “negative” part of the movement (after the contraction, on the way up) make sure you keep the tension on the triceps by not exceeding the 90* angle on the elbows!

Watch this tutorial and get some great tips to perfect your lying tricep extensions.

☑️perform the movement on a decline bench to allow a greater range of motion in your triceps.
-
☑️protect your elbows by stretching them towards the wall behind you; this slight offset will relieve stress on your joints.
-
☑️how tight your tricep muscles are determines the position of your elbows to a certain extent.
-
☑️as a trainer, never aggressively pull the elbows in towards each other.
-
☑️as you bring the dumbbells down, aim the face of the dumbbells towards your shoulders, rather than stopping short at your ears.

✔️get yourself set up in a secure position before starting the movement.
-
✔️the wider you place your hands the more lat engagement you’ll get.
-
✔️to start, go for a placement that engages both the lats and upper back.
-
✔️before pulling the bar down diagonally, make sure to retract your shoulders.
-
✔️when the bar reaches your chest, aim your chest up to the ceiling whilst pulling your armpits down.
-
✔️as you control the bar back up, lift your scapula and stretch the lats. this will give you full range of the movement.

хотьба 5мин
разминка суставов

5 подходов по 12 повторений на каждое упражнение
перерыв между подходами 1-3мин.

1. жим платформы
- вес максимально возможный, чтобы техника при этом не страдала. каждый подход должен быть аккуратно, старательно и красиво сделан. должно быть тяжело.
2. отжимания от пола
- медленно, почти до пола.

кардио 15мин в среднем темпе на элипсе/велосипеде/хотьба на дорожке

5 подходов 15 повторений на каждое упражнение. перерыв между подходами 15-30сек. вес небольшой, чтобы легко, технично сделать все подходы. я делаю их сразу друг за другом.

3. плечи жим+махи
4. бицепс+трицепс
5. комбинационное упражнение 50 повторений. Выбрала присед в сторону с жимом гантелей вверх. Вес гантелей самый минимальный.

Кардио 20мин средний темп на эллипсе/велосипеде/дорожке

Растяжка 5-7мин. растягиваю все проработанные мышцы, вишу на турнике.

Most yogis have a love/hate relationship with utkatasana (chair pose). i used to have so many small, unacknowledged misalignments which made chair poses very uncomfortable and hard. and, i see sooooo many students struggle similarly with this pose. even though this pose is so common in nearly every class, we rarely spend time refining it. .
.
chair has become a favorite since since i finally learned the incredible power of untucking the tailbone, respecting the lumbar curve, and lifting the core *with core strength* rather than by scooping the pelvis under. .
.
those of you who know me, know that i used to have significant hamstring attachment issues and really bad low back problems, to the extent that standing or walking for more than 30 mins was painful.
.
.
since i learned to vertically stack my spine, support my lumbar better, untuck my tail, and properly lengthen the belly of my hamstring, i am happy to report that all these issues vanished. .
.
now i can stand and walk for hours upon hours upon hours with not a hint of discomfort, i no longer have hamstring issues, and my nervous system is more calm. my guiding principle in yoga poses is to deeply listen to my body and honor the types of alignment that support healthy movement.

Hier ist der name programm: an der gesäßpresse trainierst du in erster linie deine pomuskeln.

darauf solltest du achten:
- spanne deinen bauch an und vermeide ein hohlkreuz
- spanne bei jedem wegdrücken aktiv deine gesäßmuskeln an
- halte dein knie beim wegdrücken in der endposition leicht gebeugt

📣 sound on: feeling glute exercises in your back? here’s how to fix it.

it’s not about how cool or sexy we look doing the exercise if we’re not going to get the cool results from it!

🚨 before starting:
1. breathe in your belly button into your
rib cage for a flat neutral back

2. careful with mirror checks:
if you need to check i recommend recording yourself vs checking the mirror because you
don’t want to sprain your neck if you move abruptly

⚡️ here’s a step by step:

1. take a deep breath to lock in a stabilized core.

2. start on all four with hands directly
under your shoulders and your knees
directly under your hips.

3. lift your left knee up and draw imaginary semicircle with your left knee, slightly opening
your hip, moving your knee forward.

4. bring knee back underneath your left hip
without rocking your weight to the right side!

🚨 and of course work the muscle vs the joint! sometimes that takes going higher rep or
adding in a resistance band.

terms to know
1️⃣active stretching
stretching without using an external force. you are actively contracting a muscle group to get a stretch on the opposing muscle group. hence the word “active.”
example: while standing, raising your leg up with knee straight to stretch the hamstrings.

2️⃣passive stretching (aka static stretching)
using an external force to assist you in the stretch. the external force can be gravity, a strap, a stretching device, or a friend.
example: while standing, hinge forward at the hip to stretch the hamstrings.

3️⃣passive insufficiency
muscle cannot lengthen anymore.

📍research
1️⃣in a study comparing the two types of stretching, the active stretching technique produced the greater gain in active knee extension rom, which was almost completely maintained 4 weeks after the end of the training, whereas the passive technique completely lost the gain.

2️⃣in another study, they found that the active stretching technique was more time efficient compared with passive stretching and it needed a lower compliance to produce effects on flexibility.

3️⃣in a 12-week active stretching program, they found that hip flexion improved with passive stretching when performed 3 days per week with a stretch daily dose of 180 s in both populations (normal and limited hamstring flexibility).

💡it’s worth noting that active stretching can be limited by strength. for example, if you are laying on your back trying to raise you leg up as high as you can, and the hamstrings don’t feel like they are limiting you, the hip flexor just may not be strong enough to get you through the range of motion. so strengthening the hip flexor would help increase range.

📍recommendations
both have similar impacts on flexibility. you can do both by first doing passive stretching and then do active stretching to help reduce the occurrence of passive insufficiency. this will help in maintaining that new range of motion.

maybe youve heard the saying "dont count the reps, make the reps count!"⁣

it couldnt be any truer.⁣

majority of the people (including myself when i started) go blindly about a set and only move the weight for a certain rep count and that's it. its not their fault, its what they have learned from weekend certification trainers or some gym bro to do 3x10 with intensity (moving the weight only with pure trash form) or triple drop sets to "grow" because "its still yo muthafckin' set" mentality.⁣

here's where the issue lies.

a gym newbie or average gym goer has no idea of exercise mechanics (neither do these weekend certification pts 🙈), no clue how to breakdown a movement or what tempo or intensity actually is⁣ and yet theyre teaching someone how to "lift"

back to my point ⬇️ ⁣

if you take time to learn the form, mechanics of an exercise and how it can benefit you, youll basically fast track your progress⁣ and avoid unnecessary injuries

youll find that sometimes "less is more⁣"

sometimes using a simple approach as opposed to an advanced approach can benefit you⁣ 10x

most yogis have a love/hate relationship with utkatasana (chair pose). i used to have so many small, unacknowledged misalignments which made chair poses very uncomfortable and hard. and, i see sooooo many students struggle similarly with this pose. even though this pose is so common in nearly every class, we rarely spend time refining it. .

chair has become a favorite since since i finally learned the incredible power of untucking the tailbone, respecting the lumbar curve, and lifting the core *with core strength* rather than by scooping the pelvis under. .
.
those of you who know me, know that i used to have significant hamstring attachment issues and really bad low back problems, to the extent that standing or walking for more than 30 mins was painful.
.
.
since i learned to vertically stack my spine, support my lumbar better, untuck my tail, and properly lengthen the belly of my hamstring, i am happy to report that all these issues vanished. .
.
now i can stand and walk for hours upon hours upon hours with not a hint of discomfort, i no longer have hamstring issues, and my nervous system is more calm. my guiding principle in yoga poses is to deeply listen to my body and honor the types of alignment that support healthy movement.

If you want a quick, efficient and solid arm workout save this.
these are bicep tricep supersets.
a true superset is two exercises with opposing or assisting muscles done back to back until all sets are complete then you rest. sometimes you go a little lighter than normal for this workout. cartwheel not necessary but advised.

1️⃣ bicep halfway down curls
2️⃣ skull crushers (leg raise optional)
3️⃣ hammer curls
4️⃣ decline tricep pushups

For your at home workout; single arm dumbbell lunges. put the weight in the same side hand as the forward leg. this engages the core and strengthens the inside of the leg (adductor) which has a tendency to be weaker than the gluts. 🙏🤘💪

⬆️comme indiqué sur la photo , avant de démarrer pense à resserrer les omoplates. en plus de protéger tes articulations, cela pourrait enclencher une meilleure activation musculaire.

⚠️répétions valide ? en haut menton au dessus de la barre , en bas bras tendus. contrôle la descente , pas de mouvement de hanches pour compensé ,croise les jambes derrière pour t'y aider. ⠀
🚫eh non la prise large ne travaille pas plus la largeur qu'en serrer, en réalité la différence est surtout en fonction de l'orientation de la prise de la main.

🔹️prise pronation (paume de main vers l'avant) : moindre engagement des biceps ,neutre (paume vers le centre qui se font face) ,puis supination (paume vers soit) vont recruter encore plus les biceps qui vont venir aider lors du mouvement.

💡3 options pour débuter en tractions si tu n'y arrive pas. ⠀
1️⃣progression en répétition partielle : il s'agit ici de venir effectuer des répétitions du mieux que l'on peut ,on pourrait même venir lester pour gagner en force sur une partie du mouvement etc ...

2️⃣progression avec élastiques : choisi l'élastique du plus épais au plus fin,il va venir délesté du poids de ton poids.

3️⃣progression machine tractions délestées : si tu as l'occasion d'avoir accès à une de ces machines. ou bien réaliser du tirage à la poulie haute par exemple pour développé les muscles qui participe au mouvement.

Ahoj, dnes jsme si pro vás připravili workout zaměřený na oblast rukou. 💪🏼prvním cvikem jsou kliky. nebojte se 😄 tento cvik je oblíbenou součástí většiny fitness 🏋🏻‍♂️ tréninků, neboť je velmi efektivní. při dnešním workoutu si můžete zvolit variantu tohoto cviku, která vám bude nejvíce vyhovovat, viz video výše. kliky můžete provádět klasicky, nebo si vypomoct "kleknutím" v průběhu zdvihu, či zvolit “dámskou” variantu kliku s koleny na podlaze. obtížnost si tedy zvolte sami, dle vašeho uvážení :) dalším cvikem je rotační plank, který je bezva jak pro vaše ruce, tak pro balanci celého těla. v předposledním cviku se soustředíme na bicepsy a končíme minutovou výdrží v planku. ať se hezky cvičí 😇

my legs were totally dead after this leg session and 400 calories of stairmaster after but we were able to get it done. my legs are probably going to be dead for the next 48 to 72 hours but i signed up for this 😭🤮 my goal here was to just push myself with a super controlled approach and focus on time under tension. ⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀⠀
⭕ smith machine squats 4x6
⭕ iso lateral hamstring curls 3x20
⭕ leg press 4x8
⭕ s***y squats 4x12 (quad focused)
⭕ iso lateral leg extensions 4x10
⭕ bodyweight lunges 3x12 each leg

make sure to focus on proper form over picking a heavier load and make sure to squeeze/contract the s**t out of the targetted muscle group.
