The barbell row is one of the most effective exercises you can do to train your back muscles. most people know that maintaining a neutral spine is important with this exercise. but the role of neck position for maintaining a neutral spine tends to be overlooked.

while you are doing the barbell row, it may be tempting to look up so you can check your form in the mirror. but looking up while doing the barbell row overly extends your neck and makes it harder to keep a neutral spine. you want your spine and head to be aligned, so try to move your head alongside your body (as shown in the video). this may go without saying, but you don't want to be looking down at your feet either to maintain that neutral position.

you can apply this to any movement that requires your spine to stabilize a heavy load. with deadlifts, squats, and rows, try to keep your head in a neutral position.

lastly, depending on how you do the barbell row, you can shift the emphasis of the exercise on different muscle groups. with a wide-grip and your elbows moving more to the side, you train your upper back more since there is greater shoulder horizontal abduction. with a more narrow-grip and your arms next to your body, you train the lats more since there is more shoulder extension.

Let's discuss one of my favorite push exercises, the incline bench press with dumbbells. a common mistake made with this exercise is that people let their elbows flare excessively. if you flare your elbows as you can see in the left video, the shoulder can go into internal rotation and you press the weight up from an awkward position.

so what i suggest you do instead is slightly tuck your elbows. next to the shoulder being in a more comfortable position, the resistance runs more in line with the upper fibers of your chest if your elbows are slightly tucked. this should help you train the upper (clavicular) head of your chest harder.
-
in regards to what bench angle to use, research suggests that a 30-45° bench angle is most effective for targeting the upper pecs [1, 2]. for most people, i'd suggest having the bench closer to a 30° angle if the main focus is targeting your chest. with higher bench angles, the front delts are incorporated into the lift a lot more.

lastly, i want to emphasize that lifting form is not black-and-white. if you prefer slightly flaring your elbows more and have the mobility/control to do this pain-free, your form is not by definition "bad". but at least give the form with slightly tucked elbows a try, you may feel your upper chest engage better.

If you want to gain muscle, your muscle has weight, which means you will increase weight. that kind of weight isn't bad, btw it is good your muscle percentage to be bigger (with natural training of course). so if you wanna gain, you got to be in calorie surplus on a daily basis. it is not as hard as it sounds.
also entering enough proteins is a crucial factor, so that the damaged muscle from the workout can be repaired. don’t forget about the importance of vitamins minerals and fats too. 😉

one of the best feelings in the gym is getting a pump and feeling massive. one of the worst feelings is when that pump goes away and you go back to feeling small 😭. but what exactly is the pump? and does it actually play a role in building muscle?

the pump occurs from fluid accumulating in the muscle. the fluid comes from blood plasma and is known as edema. the pump is also known as “transient hypertrophy” because it’s temporary. that’s why you’ll return back to “normal” size shortly after your workouts.
-
you’ll often see people advise to “chase the pump.” this essentially means doing whatever you can to get as much of a pump in the muscle as possible. while this “feels” like it’s working because you literally see results and feel huge during the workout, it has a minimal impact on muscle growth. instead, you should be focusing on progressive overload which is the key component when it comes to gaining strength and size.

now, that doesn’t mean a pump is useless or that you should avoid getting a pump. it just means that the pump should not be your primary indicator of an effective workout. you will and still should get a pump while focusing on progressive overload. if you don’t get a pump in the muscle you’re supposed to be working, there’s a good chance your form is off and you’re not working the muscle properly. you will also notice that you will get less of a pump in lower rep ranges than higher ones. swipe left for a cool graphic from @fitnesslovrs6 showing how a muscle actually grows.

Macros. that buzzword is everywhere nowadays, but do you know what they are?

people counting them. people losing weight using them. people building muscle with them. maybe you’ve heard the term, but do you know how and why people use them?

macro aka macronutrient.

a macronutrient is what all food is made up of, no matter if that food is an apple or an oreo.

there are three types of macronutrients found inside food: protein, carbs, and fats.

those three macronutrients are what make up calories.

breakdown of macronutrients:
⦿ protein = 4 calories/gram
⦿ carbs = 4 calories/gram
⦿ fats = 9 calories/gram

protein is your building blocks.
carbs & fats are your fuel sources.

what does that mean?

think of your body as a house.
the carbs and fats would be the materials used to build that house.
the protein would be the actual builders of that house.

they each serve a very important purpose for that house, but their jobs differ vastly.

still with me?

we all need a certain amount of those three to either burn fat/build muscle/maintain.

the amount you need comes down to two things: your goals and the numbers you need of each macronutrient to obtain those goals.

want to burn fat/ lose weight?
you need be in a caloric deficit.
-aka you need to burn more than you eat.

want to put on muscle?
you need to be in a caloric surplus.
-aka you need to eat more than you burn.

want to maintain?
you need to eat at a maintenance.
-aka you need to eat as much as you burn.

superávit calórico 🥦🥩🥪 es decir, comer suficientes calorías. en este punto es súper importante 🏅la calidad de los alimentos, ya que la calidad de los nutrientes tiene una respuesta hormonal en nuestro cuerpo que es fundamental, entonces comidas calóricas, sí, pero de calidad. ✔️
🍚 hidratos de carbono: es típico (como yo antes) que quieran aumentar masa muscular y coman kilos de proteína y vegetales dejando a un lado los #carbs 🍗 suficiente proteína: sólo la suficiente, no en exceso. más proteína no es más músculo.
💊 suplementos: no son obligatorios ni son mágicos. si el resto está mal, éstos no sirven. el consumo de #proteina en polvo y #creatina ayudan (estudios demostrados).

🏋🏻‍♀️ entrenamiento de fuerza: el músculo necesita daño muscular, tensión mecánica y estrés metabólico para generar la ruptura de fibras musculares que, luego con la alimentación y descanso, se genera la reparación y aumento del músculo.

one of the best feelings in the gym is getting a pump and feeling massive. one of the worst feelings is when that pump goes away and you go back to feeling small 😭. but what exactly is the pump? and does it actually play a role in building muscle?

the pump occurs from fluid accumulating in the muscle. the fluid comes from blood plasma and is known as edema. the pump is also known as “transient hypertrophy” because it’s temporary. that’s why you’ll return back to “normal” size shortly after your workouts.
-
you’ll often see people advise to “chase the pump.” this essentially means doing whatever you can to get as much of a pump in the muscle as possible. while this “feels” like it’s working because you literally see results and feel huge during the workout, it has a minimal impact on muscle growth. instead, you should be focusing on progressive overload which is the key component when it comes to gaining strength and size.

now, that doesn’t mean a pump is useless or that you should avoid getting a pump. it just means that the pump should not be your primary indicator of an effective workout. you will and still should get a pump while focusing on progressive overload. if you don’t get a pump in the muscle you’re supposed to be working, there’s a good chance your form is off and you’re not working the muscle properly. you will also notice that you will get less of a pump in lower rep ranges than higher ones. swipe left for a cool graphic from @p.t.pete showing how a muscle actually grows.
