building big, sculpted arms as a natural mainly comes down to two things:🤔

firstly, you need to get brutally strong on your presses and pulls. this is really what’s going to drive your growth and give you that size and density. this can be done by doing bench press, dips, chin ups and rows 2+ times a week aiming for progressive overload.👊🏻

secondly, the growth is driven by a lot of high volume accessory movements, such as bicep curls and tricep pushdowns. the reality is, however, you can only get so strong on these isolation movements; they’re not going to be the main driver of muscle growth but they are still great movements that will really give your arms a fuller appearance.👀

over time, you should aim to build up to bench pressing strength to up to 1.5x your bodyweight to really build the size and strength of your triceps and chin ups with up to 0.75x body weight added to build your biceps. complement this with progressive overload on high volume accessory movements and you will achieve full developed arms.📈

🤧training after being sick

people all around are feeling a little dizzy this time of the year, so here‘s a little follow up on my post about taking a break from working out when you feel a cold coming, to avoid falling ill completely.
-
☝🏼no matter if you managed to avoid falling ill completely or spent the last week lying in bed with a cold, you should always be smart about getting back into your routine by asserting your training intensity in advance. most important part here is be honest with yourself. it‘s for your own good.
👊🏼you will miss out on more progress if you do that one session you‘re not sure you should do, than if you don‘t.
👉🏼here‘s what i usually do:
✖️if i‘m dieting: go to maintenance calories at least(if my diet schedule allows it)
✖️up my vitamin c intake as soon as i feel a cold coming. i usually take 1g a day and would triple that & distribute it into 3 servings throughout the day, to assist my immune system
✖️up my veggies & fruits to get more micronutrients in, to assist my immune system

🏋🏻‍♂️if i do decide to go to the gym:
✖️walk for 10min on the treadmill with moderate intensity(120bpm). if i get a little dizzy or hot headed, i skip the session.
✖️if i go on with the session, i start off with 1/2 or 2/3 of the volume i usually do, and lower my intensity to around rir 3-4(3-4 repetitions shy of faliure).
☝🏼if you were really sick, just going through the different motions with light weight will suffice

first leg workout of the new plan is in the books and my legs are fookin’ fried🍗

my mental pain threshold is still very low and not going all out on any exercise for probably the past 3 years is going to make me feel like a newborn tomorrow👶🏻

🇸🇪flying to sweden tomorrow and i can only hope that @nocco has some wheelchairs available at their booth because walking is probably not going to be an option the next few days...😅 so if you stop by and i don‘t stand up to greet you, pls don‘t be angry😂

🙌🏼bigggg biceps superset - first we have alternating bicep curls, a great tip with these to get the best twist to build those big peaks is to pull the weight from your little finger, focus on pulling the weight up with your little finger and this should ensure your wrists don’t flex (so you don’t engage the forearms and that you get a great twist at the top)

then we have seated barbell curls, this is good because you can’t fully extend to there is no swinging momentum, this will test your ability and strength of biceps to curl that weight!

I use to be terrified to go into the “men’s” section of the gym (aka where the free weights are) and now here i am, surrounded by dudes, and i feel right at home.💙

if you’re new to the gym and it feels scary, just know that everyone before you has gone through those same feelings. it gets easier and you’ll get more comfortable. push yourself to venture into the “scary” parts of the gym and try something new!
.
if i let myself stay stuck to that s****d elliptical and doing only ab exercises on the floor in a secluded corner of the gym, i would have never gotten to where i am today! take that first step. pick up those weights. and get after it💪🏼

who knows, maybe one day you’ll be lifting with @aaronsummers and he won’t be able to keep up 😏

5 dumbell superests

these upper body supersets are great for an efficient workout while still building muscle! less rest means more time under tension and f*t burning power.

i started with the heaviest weight and most challenging movements. dumbbell weights were chosen based on how many i could do 6-8 times in this routine with minimal rest between supersets.

1. bench rows - standing obliques
2. seated overhead press- tricep kickbacks
3. chest press - incline press
4. hammer curls - bent over bicep curls (bent over is easier on wrists)
5. tricep twists - bent over tricep kickbacks

now let’s keep pumping this week so we can enjoy more holiday fun. 🎄 💪🏼

💪arms take a lot of volume to grow, this is why you have to train them multiple times a week. i’m not talking about a full dedicated arm workout, i’m talking about a proper push, pull split. incorporate drop sets, supersets and forced reps. .

💪training biceps and triceps equally is very important for arm growth, simply because your goal is to look well balanced and aesthetically pleasing. if one is neglected your arms are going to look ridiculous, so pay equal attention to bis and tris. .

💪train heavy and moderate using strength and hypertrophy to focus on progressively overloading your muscles and giving them new stimuli to grow. .
.
💪last note: take your time with arms. there is a lot of other muscles that can get involved that you don’t want involved. lower the weight, focus on a full range of motion and really feel what that muscle is trying to do. .

Are you just training for the “pump”?!
if you’re going to the gym just for a pump and your goal is to lose f*t or build muscle, you need to re-think your workouts... doing an extra workout before an event you have or having a one-off “pump” workout is fine.

but having a workout routine with “pump” workouts incorporated when your goal is to build muscle mass or lose fat, is really not optimal.

the goal of a pump workout is to get as much blood as possible into your muscles and look huge. that’s it.

the goal of a actual workout, is to progressively overload on key movements and perform at a high enough intensity to stimulate muscle breakdown.

therefore, when having a normal workout, the quality of ‘work done’ is very important.

when training just for a pump you can do as many supersets, drop sets and reps as you like. but that takes a way from the quality of your workout.

to be able to slowly progress on your key movements, you need to be focusing on doing quality reps and sets rather than just pumping your muscles.

so if you do have those pump workouts in your routine, and your goal is muscle gain or f*t loss, these are probably not the most optimal for your development in the gym.
